Biceps + Triceps

Kick off the week by attacking every arm rep with control. Build clean strength first, then finish with enough volume and core work to make the last round count.

01

Upper-Body Prep

2 rounds · Move steadily and keep every position clean

  1. Arm Circles10 each direction

    Use smooth circles and gradually open the range without shrugging.

  2. Scapular Pull-Ups8 reps

    Keep your arms straight and move only through your shoulder blades.

  3. Push-Ups10 reps

    Lower your chest and hips together, then press back to a strong plank.

Biceps + Triceps Strength

4 rounds · 90 seconds after both movements

  1. Chin-Ups6 reps

    Pull from full extension until your chin clears the bar, then lower under control.

  2. Close-Grip Barbell Bench Press8 reps

    Keep your hands slightly inside shoulder width and your elbows close as you press.

Arm Builder

4 rounds · 75 seconds after both movements

  1. Barbell Curl10 reps

    Keep your elbows close to your sides and curl without swinging your body.

  2. Lying Dumbbell Triceps Extension10 reps

    Lower the dumbbells beside your head and extend while keeping your upper arms still.

Arm Volume

3 rounds · 60 seconds after both movements

  1. Dumbbell Hammer Curl12 reps

    Keep a neutral grip and control the dumbbells through the full range.

  2. Close-Grip Push-Ups15 reps

    Keep your hands narrow and elbows close while maintaining a straight body position.

High-Rep Core

3 rounds · 60 seconds after each round

  1. Sit-Ups20 reps

    Use a full controlled range without throwing your upper body forward.

  2. Reverse Crunches20 reps

    Curl your hips off the floor at the top instead of simply moving your legs.

  3. Bicycle Crunches40 total reps

    Rotate your shoulder toward the opposite knee while fully extending the other leg.
