Chest + Back Strength

Build the main press and row with controlled, strong reps, then keep the same quality through the upper-body volume and short core finish.

01

Upper-Body Prep

2 rounds · Move steadily and keep every shoulder position controlled

  1. Push-Ups8 reps

    Lower your chest and hips together, then press back to a strong plank.

  2. Scapular Pull-Ups8 reps

    Keep your arms straight and move only through your shoulder blades.

  3. Wall Slides10 reps

    Keep your ribs down and slide your arms overhead only as far as you can control.

  4. Active Hang20 seconds

    Hang with straight arms while keeping your shoulders slightly engaged.

Main Push + Pull

5 rounds · 90 seconds after both movements

  1. Barbell Bench Press5 reps

    Lower under control and press strongly while keeping your shoulders set.

  2. Single-Arm Dumbbell Row8 reps each arm

    Pull the dumbbell toward your hip without rotating your torso.

Secondary Push + Pull

4 rounds · 75 seconds after both movements

  1. Incline Dumbbell Bench Press8 reps

    Use a moderate incline and control the dumbbells through the full range.

  2. Pull-Ups6 reps

    Use full range and avoid swinging.

Upper-Body Volume

3 rounds · 60 seconds after both movements

  1. Push-Ups15 reps

    Keep your body rigid and make every rep clean as fatigue builds.

  2. Bent-Over Dumbbell Reverse Fly12 reps

    Raise the dumbbells out to the sides without swinging.

Short Core

2 rounds · 45 seconds after each round

  1. Forearm Plank45 seconds

    Brace hard and keep a straight line from shoulders through heels.

  2. Side Plank30 seconds each side

    Stack your shoulders and hips while keeping your body in one strong line.

  3. Reverse Crunch15 reps

    Curl your hips off the floor at the top instead of simply moving your legs.
