Olympic Technique + Upper Power

Keep every clean fast and technically sharp, throw the medicine ball with full intent, and own the pulling and core work without swinging.

01

Power Prep

2 rounds · 45 seconds after each round

  1. Jump Rope45 seconds

    Stay tall and make quick, quiet contacts while turning the rope smoothly from the wrists.

  2. Scapular Pull-Ups8 reps

    Keep your arms straight and pull your shoulder blades down before returning to the hang.

  3. Push-Ups8 reps

    Lower your chest and hips together from a strong plank, then press back to straight arms.

  4. Empty-Bar Front Squat8 reps

    Keep your elbows high, squat between your feet with the whole foot planted, and stand tall.

  5. Empty-Bar High Pull6 reps

    Drive tall through the hips and finish with the elbows high.

Olympic Technique

6 sets · 90 seconds after each set

  1. Hang Power Clean3 reps

    Start above the knees, drive hard through the hips, and catch the bar quickly in a strong quarter squat; use a weight that stays fast for every rep.

Medicine-Ball Power

4 rounds · 60 seconds after both movements

  1. Overhead Medicine-Ball Slam6 reps

    Reach tall and slam the ball into the floor as hard as possible.

  2. Medicine-Ball Scoop Toss5 reps each side

    Load the hip and throw explosively across the body.

Back Strength

4 sets · 90 seconds after each set

  1. Weighted Chin-Ups5 reps

    Pull through full range without swinging and lower under control; use bodyweight if added weight compromises the reps.

Upper-Back Volume

3 sets · 60 seconds after each set

  1. Chest-Supported Dumbbell Row10 reps

    Pull toward your ribs and pause briefly at the top.

Daily Core

2 rounds · 45 seconds after each round

  1. Hanging Knee Raise12 reps

    Raise your knees without swinging and lower under control to a quiet hang.

  2. Plank Shoulder Tap20 total reps

    Keep your hips as still as possible while alternating shoulders.
