Lower-Body Strength + Posterior Chain

Keep the dumbbell jump squats light and fast, own every front-squat and hinge position, then finish the unilateral and ankle work through a full controlled range.

Lower-Body Prep

2 rounds · 45 seconds after each round

  1. Ankle Rocker10 reps each side

    Drive the knee forward over the toes while keeping the heel firmly planted.

  2. Bodyweight Squat10 reps

    Sit between your feet to a controlled depth, then push the floor away to stand.

  3. Walking Lunge6 reps each leg

    Take controlled steps, lower the back knee, and drive through the front foot to continue.

  4. Pogos15 reps

    Bounce vertically from the ankles with nearly straight knees and quick, quiet contacts.

Loaded Power

4 sets · 75 seconds after each set

  1. Dumbbell Jump Squat5 reps

    Use light dumbbells, jump as high as possible, and reset before every rep; the load should add resistance without slowing the jump noticeably.

Main Strength

5 sets · 2 minutes after each set

  1. Front Squat4 reps

    Stay tall through the torso, reach full depth, and drive up hard from the bottom.

Posterior Chain

4 sets · 90 seconds after each set

  1. Snatch-Grip Romanian Deadlift6 reps

    Use a wide grip, push the hips backward, and keep the bar close while loading the hamstrings.

Single-Leg Strength

3 sets · 75 seconds after each set

  1. Dumbbell Walking Lunge8 reps each leg

    Take controlled steps and drive strongly through the front foot.

Soleus + Ankle

3 rounds · 45 seconds after each round

  1. Seated Barbell Calf Raise15 reps

    Keep the knees bent, pause at the top, and lower slowly through the full range.

  2. Knee-Over-Toe Ankle Rock10 reps each side

    Drive the knee forward over the toes while keeping the heel planted.
