Upper-Body Strength + Throwing Power

Throw every medicine ball rep with intent, keep the torso square through the one-arm presses and rows, and finish the support work with controlled shoulders and ribs.

Upper-Body Prep

2 rounds · Continue when ready

  1. Scapular Push-Ups10 reps

    Keep your elbows straight and spread your shoulder blades by pushing the floor away at the top.

  2. Wall Slides10 reps

    Keep your ribs down and slide your arms overhead only as far as you can control against the wall.

  3. Push-Ups8 reps

    Lower your chest and hips together from a strong plank, then press back to straight arms.

Medicine-Ball Throwing Power

4 rounds · 60 seconds after each round

  1. Medicine-Ball Chest Pass5 reps

    Throw the ball straight forward as hard and fast as possible.

  2. Rotational Medicine-Ball Throw5 reps each side

    Rotate through the hips and torso and attack the throw.

Main Upper-Body Strength

4 sets · 75 seconds after each set

  1. Single-Arm Dumbbell Bench Press8 reps each arm

    Keep your torso square and press without letting your body rotate.

Pulling Strength

4 sets · 75 seconds after each set

  1. Single-Arm Dumbbell Row8 reps each arm

    Pull toward your hip while keeping your torso still.

Upper-Body Support

3 rounds · 60 seconds after each round

  1. Dumbbell Pullover10 reps

    Lower behind your head without allowing your ribs or lower back to flare.

  2. Close-Grip Push-Ups12–15 reps

    Keep the body rigid, track the elbows back, and press through a controlled full range.
