Elastic Legs + Tendon Strength

Keep every contact quick and quiet, own each landing and slow lowering phase, and finish the knee, adductor, calf, and tibialis work with clean positions.

Elastic Prep

2 rounds · 45 seconds after each round

  1. Fast Feet20 seconds

    Stay tall on the balls of your feet and make quick, light contacts without letting your posture collapse.

  2. Calf Raises15 reps

    Rise high through the balls of both feet, pause briefly at the top, and lower under control.

  3. Walking Knee Hug8 reps each leg

    Stand tall, draw one knee toward your chest without leaning back, then step forward and switch sides.

  4. Snap-Down5 reps

    Start tall, snap quickly into a strong athletic position, and freeze the landing before resetting.

Reactive Footwork

4 rounds · 60 seconds after each round

  1. Forward + Back Line Hops20 seconds

    Hop quickly forward and backward across the line with compact contacts from the ankles.

  2. Lateral Line Hops20 seconds

    Hop quickly side to side across the line with both feet together and minimal ground time.

  3. Skater Bound to Stick5 reps each side

    Jump laterally and hold every landing for one full second before the next bound.

Bodyweight Tendon Strength

3 rounds · 75 seconds after each round

  1. Tempo Split Squat10 reps each leg

    Take four seconds to lower, pause briefly, and stand normally through the front foot.

  2. Long-Lever Hamstring Bridge12 reps

    Place your heels farther from your hips and drive upward through the hamstrings.

Knee + Adductor Armor

3 rounds · 60 seconds after each round

  1. Wall Sit With Heel Raise30 seconds

    Hold the squat position while repeatedly raising and lowering your heels.

  2. Copenhagen Plank20 seconds each side

    Support the top leg and keep your hips lifted throughout the hold.

Ankle Armor

3 rounds · 45 seconds after each round

  1. Two-Leg Calf Iso Hold30 seconds

    Rise high onto the toes and hold the top position.

  2. Tibialis Raises20 reps

    Keep your heels planted and raise your toes as high as possible.
